If you have spent any time listening to longevity podcasts or scrolling social media, you have probably heard a recurring message: lift heavy, do high-intensity cardio, and that is the key to living longer.
There is real truth in the importance of strength and cardiovascular fitness. But the conversation has become oversimplified.
As Exercise Physiologists, one of the most common misconceptions we encounter is the belief that there is a single “best” form of exercise. The human body is considerably more complex than that. Longevity is not built through one training method, it is built through a lifetime of varied movement.
And the goal is not simply to live longer. It is to keep moving well, remain independent, reduce injury risk, and continue doing the things you enjoy into your later decades.
Some years ago, I even prescribed a five-minute routine that could be performed lying in bed. At that stage of my client’s life, it was what she was willing and able to do. It was the right prescription, because the exercise a person will be motivated to do is worth more than the exercise they will not. That principle sits behind everything that follows.
Tai Chi: the surprising longevity leader
When we think about exercise for longevity, our minds jump to lifting weights or improving VO₂ max. Both matter enormously. But the evidence tells a broader story, and one of the best-supported practices for healthy ageing is one that rarely features in the conversation at all.
Systematic reviews and meta-analyses have shown Tai Chi improves balance, mobility, lower limb strength, cognitive function, confidence in movement and reduces falls in older adults (Chen et al., 2023).
Despite this, perhaps its greatest strength is sustainability. Many forms of exercise become progressively harder to continue after injury, with chronic disease, or with advancing age. Tai Chi can be practised safely across almost every decade of life, continuing to challenge coordination, posture and stability without placing excessive load through the joints.
Tai Chi develops:
- Core strength and postural endurance
- Balance and fall prevention
- Coordination and joint control
- Functional mobility and body awareness
- Cognitive engagement through complex movement patterns
- Confidence in movement
Falls remain one of the leading causes of injury, hospitalisation and loss of independence in older adults, which makes training balance and movement control a genuine priority rather than an optional extra. Tai Chi complements strength training, developing movement qualities that conventional resistance work tends to miss.
Strength training: the foundation
Strength training deserves its reputation. Progressive resistance exercise is among the most researched interventions in healthy ageing, and it increases muscle mass, supports bone density, helps maintain metabolic health and insulin sensitivity, reduces frailty, and makes ordinary daily activities easier.
As we age we naturally lose muscle mass and strength, a process called sarcopenia. Without resistance training, that decline accelerates.
But strength training has limits. Traditional gym programs do not always challenge balance, mobility, coordination or movement quality. Someone can be genuinely strong and still struggle to get down onto the floor, rotate comfortably, or recover from a stumble. Strength is one piece of the puzzle, not the whole picture.
High-intensity cardio: powerful, but not for everyone
High-intensity interval training and vigorous cardiovascular exercise improve VO₂ max, blood pressure, mitochondrial function and exercise efficiency. VO₂ max is one of the strongest physiological predictors of longevity we have (Clausen et al., 2018), and cardiorespiratory fitness is significant enough that the American Heart Association has argued it should be treated as a clinical vital sign (Ross et al., 2016).
It is also demanding. Not everyone enjoys it, not everyone tolerates it, and not every stage of life suits it. Tolerance varies between individuals and can vary within the same individual from week to week: symptoms, sleep, stress and recovery all shift what is appropriate on a given day. Performed excessively without adequate recovery, high-intensity work contributes to fatigue, overuse injury and, most commonly, people giving up.
The best exercise remains the one you will keep doing.
Walking: the most underrated exercise
Walking rarely makes headlines, yet it is one of the most effective lifelong movement habits available. Regular walking supports cardiovascular health, blood sugar regulation, joint nutrition, mental wellbeing and weight management, and higher daily step counts are associated with reduced all-cause mortality (Paluch et al., 2022).
Its injury risk is very low and it is accessible to almost everyone. But walking alone does not provide enough stimulus to maintain muscle mass, bone density or power as we age. Think of it as the daily baseline, not the complete program.
Yoga: building mobility that lasts
Mobility is often the forgotten component of fitness. Yoga develops flexibility, joint mobility, core endurance, balance, breathing mechanics and body awareness, and contributes to stress reduction.
Through yoga, many people discover they are not actually weak, they simply could not move through the mobility range their body needed. Yoga helps preserve movement quality across a lifetime. Where it falls short is that it relied on body weight only and thus cannot incorporate progressive weight overload. Therefore, on its own it generally will not maximise strength or bone density.
Pilates: strength from the inside out
Pilates focuses on deep core activation, spinal control, postural endurance, breathing, pelvic stability and coordination. For people recovering from injury, managing back pain, or wanting better movement control, it can be an excellent addition. Improved movement efficiency tends to translate into better performance in everything else you do.
It is also worth correcting a common assumption. Reformer Pilates is frequently described as something that must be supplemented with “real” resistance training. The reformer uses adjustable spring resistance to load muscles progressively through controlled movement, which meets the definition of resistance exercise. The absolute loading is lower than heavy weightlifting, and for maximising bone density and peak strength, heavier external load still has the advantage. But, reformer Pilates is a legitimate form of resistance training in its own right, particularly for previously inactive adults, older adults and women. Mat Pilates, by contrast, provides relatively low loading.
Dance: the brain and body workout
Dance is one of the most underestimated forms of exercise, and one of the few that challenges multiple body systems at once. It improves cardiovascular fitness, muscular endurance, coordination, agility, dynamic balance, reaction time, alongside cognitive function (for rhythm and timing), emotional wellbeing and social connection (Mattle et al., 2020).
Learning choreography requires the brain to process new information continuously, coordinate movement patterns and make rapid adjustments. That combination of physical and cognitive demand is increasingly recognised as a contributor to healthy brain ageing.
Dance is also, for many people, simply fun. Enjoyment is one of the strongest predictors of whether someone is still exercising in ten years.
There is no perfect exercise
Each practice develops different qualities.

The healthiest body is not the one that is strongest in a single domain. It is the one that is adaptable.
The real question to ask
Rather than asking “what is the best exercise?”, a more useful question is: “what qualities am I currently missing?”
Some people need more strength. Others need better balance, or mobility, or cardiovascular fitness. Many need a combination. Exercise is medicine, and like any medicine, the right prescription depends on the individual.

Pilates sharpens core control and movement quality. Dance challenges brain and body together. Tai Chi develops the balance and confidence that carry you into older age. Each fills the gaps left by another.
